4-Week Home Workout Plan
Printable, no gym required
Before you start: This is a general fitness plan, not medical advice. If you have any health conditions, injuries, or are pregnant, check with your doctor first. Stop any exercise that causes sharp pain, dizziness, or chest discomfort.
How This Plan Works
3 workouts a week (e.g. Monday, Wednesday, Friday), about 20–25 minutes each.
Equipment: none required. Optional: a backpack filled with books for extra load, a chair, a towel or mat.
Each week gets a little harder by adding reps, rounds, or tougher versions.
Rest days: walk, stretch, or relax. Rest is when your body adapts.
Warm-Up (Before Every Workout, 4 Minutes)
March in place — 60 sec
Arm circles — 15 sec forward, 15 sec back
Hip circles — 30 sec
Bodyweight good-mornings — 10 reps
Easy squats — 10 reps
Cat-cow — 8 reps
Cool-Down (After Every Workout, 3 Minutes)
Slow walk 60 sec, then hold each stretch 20–30 sec: standing quad stretch (each side), seated hamstring stretch, doorway chest stretch, child's pose.
How to Read the Workouts
"3 rounds" means do every exercise once in order, rest, then repeat. "Rest" is after each full round. Reps marked "/side" are per leg or arm. Tempo cue: lower for 2 seconds, lift for 1 second unless noted.

Adjust the Plan
Too hard? Repeat the previous week. There's no prize for rushing.
Too easy? Add a round or slow down each rep.
Missed a workout? Do it the next day, or just carry on. Don't try to squeeze two into one day.
Sore joints? Swap lunges for step-ups or squats to a chair, and talk to a professional if pain continues.
After Week 4
Repeat Week 4 with a heavier backpack, or move every push-up and squat one step up its progression. Keep training three days a week and you'll keep getting stronger.
