Couch to 5K Cheat Sheet
8 weeks from walking to 30 minutes of running
Check first: This is a general beginner plan, not medical advice. If you have a health condition, haven't been active in a while, or are unsure, talk to your doctor before you start. Stop and get checked if you feel chest pain, dizziness, or sharp pain.
The Rules
3 sessions a week, with a rest day between each (e.g. Mon / Wed / Sat).
Every session: 5-minute brisk walk warm-up, the main set, 5-minute easy walk cool-down.
Run slowly. If you can't talk in short sentences, slow down. Speed doesn't matter yet.
Repeat any week that felt too hard. Eight weeks is a guide, not a deadline.
"Run" can mean a gentle jog that's only a bit faster than a brisk walk.
The 8-Week Plan
Week | Main set (all 3 sessions unless noted) | Total running |
|---|---|---|
1 | Run 1 min, walk 1:30 — repeat 8 times | 8 min |

3 | Run 3 min, walk 2 min — repeat 4 times | 12 min |
4 | Run 5 min, walk 2:30, run 5 min, walk 2:30, run 5 min | 15 min |
5 | S1: run 8, walk 3, run 8 · S2: run 10, walk 3, run 8 · S3: run 20 | 16–20 min |

S1/S2/S3 = session 1, 2, 3 of that week.

Quick Tips
Pace: use the talk test. Easy running means you could chat. Most beginners start too fast, and that's why runs feel impossible.
Form: run tall, relax your shoulders, keep your arms swinging forward and back (not across your body), and take short, light steps.
Shoes: comfortable running shoes that fit well matter more than any brand. A running shop can help you try options.
Breathing: breathe in whatever way feels natural. If you're gasping, slow down or walk.
Soreness: mild muscle soreness is normal in the first weeks. Sharp, worsening, or joint pain is a reason to rest and get it checked.
Bad session? Totally normal. Repeat the session next time instead of moving on.
Week 5's 20-minute run is the big jump. Go extra slow. You can do it.
Strength Bonus (Optional, 10 Minutes, 2x a Week)
On non-running days: 2 rounds of 10 squats, 10 glute bridges, 10 calf raises, 20-second plank. It helps your legs handle the running.
After Week 8
Run 30 minutes three times a week for a couple of weeks to settle in. Then sign up for a local 5K, or start building toward your first 10K.
